Auf die Frage Meer oder Berge hätte ich früher prinzipiell "Meer" geantwortet, bzw. Ostsee 😉.. TOP NUTRITION TIPS FOR MUSCLE GAIN⁣ ⁣ Now I'm totally aware there are other important variables which go alongside the above, though I've identified the most important starting points for those who need a little direction 👍⁣ ⁣ A calorie surplus is the most efficient way to gain some muscle. You should aim to run this for 8 weeks, with the end result being an increase of 0.25-1.5% BW gained monthly - Any higher it'll likely result in some fat mass too. ⁣ Ideally gain periods would also include a period of recomposition during or at the end of a mass gaining phase too. ⁣ You can also build muscle in maintenance or even calorie deficit, though this is not as effective. PERIODISATION Periodisation is a structured approach to training which involves manipulating training principles over a specific period of time to achieve results. There are many forms of periodisation but for this post we will focus on linear periodisation. Linear periodisation refers to increasing your training intensity whilst decreasing your volume over a certain period of time. Example: Week 1-4: 2-3 sets, 12-15 reps, rest 30-60s Week 5-8: 2-3 sets, 8-10 reps, rest 60-90s Week 9-12: 3-4 sets, 3-6 reps, rest 120-180s Then you have a week off to rest and recover Basically, you have phases in your training. First phase, you focus on learning the movement and building muscle. Second phase, you focus on getting stronger by increasing the weight and slightly lowering the reps. In the third phase, you aim to find out how strong you have gotten by increasing the sets and weights, and decreasing the reps. All of this need to be done so your body doesn’t adapt to the stimulus you are getting from working out. After completing the phases, I would recommend have a week off so your body can rest and reset. Many studies have found this approach to be effective. In 2002, Overturf and Kravitz found females had better overall results in strength, performance and body composition doing a structured periodised program compared to circuit training. In 2009, Kerksick et al. found males had an increase in their strength whilst losing body fat following a linear periodised upper/lower split program where they trained four times per week. So the final take home message from me is participate in resistance (weight ) training, structure your program so you are performing the same exercises consistently, change up the workload as you progress overtime so your body doesn’t get used to the same intensity and at the end of the program allow your body to rest so you avoid injury.
